Hyrox Training Plan: 8-Week Program to Go From Zero to Race Day Ready

Hyrox training is 8 rounds of 1km run + 1 functional station. It sounds simple, but most “zero to hero” athletes fail because they either run too much and get injured, or lift too much and gas out on round 3.

This 8-week plan is built for first-timers starting from “I go to the gym sometimes.” 4 days per week, 45-60 minutes per session. No sled at home? We’ll use swaps. 

Goal: Finish strong, no walking, and actually enjoy race day.

The 8-Week Rules Before You Start

1.  Gear: Get race shoes now. Wear them for every run. 

2.  Weights: Start light. Men: 32kg sled, 24kg farmers, 20kg sandbag. Women: 20kg sled, 16kg farmers, 10kg sandbag. You can always go heavier in weeks 5-6.

3.  Tracking: Time every run and station. Write it down or use an app. Progress = motivation.

4.  Fuel: Practice water + 1 gel during long bricks. Don’t try anything new on race day.

The 8-Week Breakdown

We’ll train 4 days: 2x Run + Strength, 1x Brick, 1x Long Aerobic. 3 rest days for recovery.

Weeks 1-2: Foundation – Learn the Stations

Goal: Technique + aerobic base. Don’t go hard yet.

Day 1: Run + Strength  

– 20 min easy run, conversational pace  

– Circuit 3 rounds: 10 Goblet Squats, 10 Push-ups, 10 Dumbbell Rows, 30s Plank  

– Technique practice: 3×10 Wall Balls light, 3x20m Farmers Carry light

Day 2: Short Brick  

– 400m run → 1 station → 400m run. Do all 8 stations. Use 50% race weight.  

– Focus: Fast transitions. Goal <20s between run and station.

Day 3: Rest or 30 min mobility/yoga

Day 4: Long Aerobic  

– 30-40 min easy run, bike, or row. Heart rate where you can talk.

Day 5-7: Rest

Weeks 3-4: Build Strength + Run Endurance

Goal: Add volume and race weight.

Day 1: Run Intervals + Strength  

– Warmup 10 min  

– 5x 400m at “Hyrox pace” with 400m easy jog rest. Hyrox pace = pace you can hold for 8km total  

– Circuit 4 rounds: 12 Lunges, 12 Burpees no jump, 15 Kettlebell Swings, 1 min rest

Day 2: Full Brick 50%  

– 500m run + 4 stations + 500m run + 4 stations. Use 75% race weight.  

– Station order: SkiErg 1000m, Sled Push, Sled Pull, Burpee Broad Jumps

Day 3: Rest + 20 min core

Day 4: Long Run + Accessories  

– 45 min easy run  

– 3 rounds: 15 Wall Balls race weight, 20 Sandbag Lunges, 1 min Farmers Carry

Day 5-7: Rest

Weeks 5-6: Peak Volume – Race Specific

Goal: Get comfortable being uncomfortable.

Day 1: Threshold Run + Heavy Strength  

– 10 min warmup  

– 3x 1km at Hyrox training, 3 min rest  

– Strength: 5×5 Deadlifts, 4×8 Overhead Press. Heavy but clean form.

Day 2: Full Brick 75%  

– 750m run + station x 8 rounds. Use race weight.  

– Time it. This is your first “dress rehearsal.” Expect to hurt in rounds 6-8. That’s normal.

Day 3: Active Recovery  

– 30 min easy bike + stretching

Day 4: Race Simulation Lite  

– 1km run → All 8 stations → 1km run. Race weight.  

– Goal: No stopping on runs. 30s max rest at stations.

Day 5-7: Rest

Weeks 7-8: Taper + Sharpen

Goal: Stay fresh. Fitness is already built.

Week 7  

Day 1: 3x800m at race pace, 2 min rest + 3 rounds light circuit  

Day 2: 50% Brick with race weight. Fast transitions only.  

Day 3: Rest  

Day 4: 30 min easy run + 2×15 Wall Balls, 2x20m Sled Push

Week 8: Race Week  

Day 1 Mon: 20 min easy run + mobility  

Day 2 Wed: 4x400m at race pace with full rest + 1 round of stations  

Day 3 Fri: 10 min jog + 5 Wall Balls + 2x10m Sled. That’s it.  

Day 4 Sun: RACE DAY

No new workouts in week 8. If you feel antsy, walk.

Common “Zero to Ready” Mistakes This Plan Fixes

1.  Running too hard: 80% of runs are easy. Only intervals and bricks are hard.

2.  Ignoring transitions: We practice them every brick. It saves 2-3 minutes on race day.

3.  Going heavy too early: Weeks 1-4 are technique. Strength peaks in week 5-6.

4.  No taper: Week 8 is tiny volume. You’ll feel superhuman on race day.

What Results Can You Expect in 8 Weeks?

Starting from zero doesn’t mean finishing last.  

If you follow this 4x/week:  

– Beginner: 1:50 – 2:20 finish. Goal: Complete without quitting.  

– Some fitness background: 1:25 – 1:50 finish. Competitive in age group.  

– Athletic: 1:10 – 1:25 finish.

The real win? You’ll walk to the start line knowing you’ve done this before. That confidence is everything.

Final Tips for Race Day

1.  Pacing: First 2km should feel “too easy.” If you’re dying in round 3, you started too fast.

2.  Stations: Break them up. Wall Balls: 20-20-15. Burpees: 4×20 with 10s rest.

3.  Nutrition: Breakfast 3 hours before. Gel at 4km mark.

4.  Mindset: Smile in the camera. You trained for this.
